Carrying a set to a point where you are forced to utilize 100% of your momentary ability is the single most important factor in increasing muscle size and strength.
Although Tricep kick-back aren't a great exercise for over-all tricep mass, they one of my favorite exercise for defining the triceps and carving out that horse shoe shape. Additionally, they are a great exercise for people suffering from elbow pain.
Exercises should begin from a pre-stretched position. In order for a muscle to contract maximally, it must start from a fully extended position where the muscle is being slightly stretched. This pre-stretching sets up the myostatic reflex for force.
Spider curls are my favorite bicep exercise! A spider bench will isolate your biceps maximally, by placing your arms at a 90 degree angle. This can also be achieved by using the outside chest pad on a standard preacher bench which slopes 90 degrees.
Roll-ins using a stability ball is one of my favorite exercises to strengthen and shape the lower abs and core muscles. Additionally, the chest and triceps come into play as secondary muscles from supporting your body weight during the exercise.
The exercise primarily works the rectus abdominis, or six-pack muscles, and the transverse abdominis. But when performed properly, it also calls on muscles that stabilize the hips and lower back. One of my all time favorites!
Reverse Hyper Extensions work great for low back, glute, and hamstring strength and development. Additionally, they help decompress the lower spine after doing heavy dead-lifts, or squats. These can be done a special machine, or using a bench & ball.
This is one of my favorite exercises for the triceps. It targets all 3 heads of the muscle. Especially the triceps long head which makes up the bulk of the triceps muscle volume.
Bicycle crunches are one of the most productive abdominal exercises that you can do. This exercise forces the rectus abdominis and obliques to remain under tension throughout the duration of the exercise.

Producing muscle gains never comes easy. Performing an arbitrary number of repetitions may produce some results, but never along the same order is pushing your muscles to 100% failure. Growth literally must be forced!

In order for a work-out to be productive, it must be productive. That means you must be increasing in your weights- your reps- or both- every single workout.
