-bench press,1 set, reps of 8,5,3,2,1 of weight you can handle. then do a set of negative reps till failure.
-curls, 3 times to failure with weight you can handle. pick a weight and stick to it dont drop down after one set, if possible bump up.
-tricep pull downs,3 sets...

Check out NASM..Very reputable cert. Also yeah, with White Flood start with 1 scoop and go from there..I am currently taking 2. That tingly feeling you feel is due to the beta alanine totally normal..This will be your next favorite supp!

Check out these certs online..NASM, ACE, ISSA, and NCSF..These are some pretty reputable certs..It all depends on what you are looking for though, so check them out!
