For lower abs I usually do hanging leg raises and leg lifts while lying flat on a bench, I also try to do reverse crunches by sitting the opposite way on a decline bench and pulling my legs in. Hope this helps man, lower abs are the hardest things to hit.

Hey man, by marathon training I just mean that at I was running at least 10 miles every other day with lifting on the days I didn't run. At the time my main focus was getting faster

For training you should aim for 3-4 days of lifting a week and 3-4 days of cardio, running and rowing are good.
A good schedule for a week could be: Mo- Bi’s and Tri’s; Tu-Chest; We-Running or biking; Th- Back and legs; Fr- Rowing or Running; Sa- Rest Day OR Bi’s and Tri’s; Su- Swimming or Running.
The idea of this plan, combined with a good diet, would be to build strength, but also incorporate the cardio to burn fat and tone your core.

Thanks for the compliment man! To decrease your body fat % you have to focus on decreasing caloric intake while doing cardio and strength training. I would suggest having 3 meals a day high in protein & fiber, while trying to decrease the high fat & calorie foods that most of us eat every day. My favorite thing to eat before training is hard boiled eggs, but only the whites, as the yellow part contains all the fat & cholesterol. Be sure to eat 3 servings of fruit a day along with vegetables.
