hey, sorry i took a while to get back to u. for bis i usually just do 3 sets of barbell curls, 10, 8, 6 reps, increasing weight each time, not necessarily keeping strict form either.
for tris i go with standing tricep extensions, close grip bench usually on the smith, and dips, usually with about 45 lbs extra.

thats actually my roommate, and i work out at 1 on monday wednesday friday, and 2 on tuesday thursday, and like 3 or 4 on saturday.
